Plan structure (8 weeks)
- Monday: rest or mobility.
- Tuesday: short intervals (10 × 400 m at goal 5K pace).
- Wednesday: 30-40 min in zone 2.
- Thursday: tempo run (20 min at 10K pace).
- Friday: rest or strength.
- Saturday: long easy run in zone 2 (45-60 min).
- Sunday: 30-40 min in zone 2 or cross-training.
The 3 key sessions
1. 400 m intervals
10 × 400 m with 60-90 s rest. Pace: slightly faster than your goal 5K. Trains your neuromuscular system and improves running economy.
2. Tempo run
20-30 min at a 'comfortably hard' pace (lactate threshold, roughly 10K pace). Improves your ability to sustain high paces without accumulating lactate.
3. Long easy run in zone 2
The most important and most overlooked session. 45-75 min at conversational pace. Builds the aerobic base that supports everything else.
Mistakes that sabotage your progress
- Running every day at the same moderate pace (not fast, not slow).
- Skipping the long easy run because it's boring.
- Going all-out every day and finishing exhausted without improving.
- No strength work: lower-body strength reduces energy cost.
