Zone 2: What It Is, Why Everyone Talks About It, and How to Train It

Zone 2 = conversational pace. Improves mitochondria, fat oxidation, and aerobic capacity with low recovery cost.
Zone 2 is the easy aerobic pace where you can hold a conversation without losing your breath. It's the foundation all endurance is built on, but most people train well above it.
How to Identify It
- Karvonen: 60-70% of heart rate reserve.
- Talk test: you can speak 2-3 sentences in a row without gasping.
- Blood lactate: <2 mmol/L (in a lab).
- Breathing: nasal breathing fully possible.
Why It Matters So Much
Zone 2-specific adaptations (Íñigo San Millán, Maffetone):
- Increased mitochondrial density (the cell's 'energy factories').
- Improved fat oxidation as a fuel source.
- Increased muscle capillarization.
- Improved metabolic flexibility.
The 80/20 Rule
Elite endurance athletes (including top marathon runners) do 80% of their volume in Zone 2 and only 20% at high intensities. Most amateurs do the opposite and wonder why they don't progress.
How to Train It Properly
- Sessions of 45-90 min minimum (anything less is marginal).
- Boring pace. If you're having fun running, you're probably going too hard.
- Keep heart rate steady: if it climbs on a hill, walk.
- Heart rate monitor or watch with continuous HR almost essential at first.
